Blessures zijn in de circuswereld schering en inslag – behalve bij jongleurs misschien. De extreme technieken waaraan circusartiesten zich blootstellen, vragen gewoon om ongelukken. Maar veel blessures vloeien simpelweg voort uit een verkeerd gebruik van het lichaam. Kinesitherapeut en onderzoeker aan Universiteit Antwerpen Bjorn Fierens licht toe.
Vanuit mijn opgedane kennis en werkervaring met fysieke artiesten – dansers, acrobaten, gymnasten, enzovoort – geef ik al enkele jaren workshops rond het thema blessurepreventie. De verwachtingen tijdens zo’n workshops zijn vaak zeer groot. Men verwacht namelijk een kant en klaar antwoord over do’s en don’ts (oefeningen, voeding, stretching, …). Dat zou immers betekenen dat men met deze tips en tricks kan blijven verder doen met wat iedereen het liefste doet, namelijk presteren en performen, kortom plezier maken zonder daarbij geblesseerd te raken. Helaas! Tot op de dag van vandaag bestaat er nog geen pasklaar antwoord, geen handleiding die je kan openslaan en direct kan beginnen toepassen. We zitten daarvoor met één voornaam probleem: iedereen is en blijft een individu. Om weg te stappen van dit cliché licht ik dit ook graag even toe. We kennen uiteraard de fysieke verschillen tussen mannen en vrouwen, we kennen grote mensen en kleine mensen, dikke en dunne, gespierd en mager, … Maar wat met de psychische, genetische en andere potentieel verschillende factoren die zich kunnen voordoen tussen mensen? Met andere woorden, er komt veel meer bij kijken dan enkele standaardoefeningen die iedereen kan doen om blessures te voorkomen.
Wat we op dit moment weten rond blessurepreventie bij fysieke artiesten is nog niet volledig duidelijk vanuit de wetenschap. Hopelijk kunnen we jullie wel al op weg zetten in de juiste richting met de tips en tricks die ik jullie nu ga meegeven. Ik probeer zelf steeds open-minded te zijn en ik hoop dat jullie dat ook doen. De zaken die ik jullie nu meegeef zijn van toepassing op de meeste mensen, maar één gegeven is cruciaal: wat voor de één werkt, werkt niet noodzakelijk voor de andere. Maar met de volgende informatie ben je er wel zeker van dat het voor de gemiddelde persoon toepasbaar is.
Blessurepreventie houdt veel meer in dan wat oefeningen doen. Uiteraard zijn voeding, slaap, stress, leefomgeving, dansomgeving, fitheid, anatomie, enzovoort medebepalend. Maar omdat dit aspecten zijn die veel meer gerichte aandacht vragen, richt ik mij nu even op enkele zaken waar je meteen mee aan de slag kan: opwarming, stretching, cooling-down, recuperatie.
Je lichaam kent twee grote systemen die alle processen in je lichaam regelen. Dat is enerzijds je parasympatische systeem, dat vooral in rust actief is (rest & digest) en je orthosympatische systeem, dat vooral bij fysieke inspanning actief is (fight or flight). In grote lijnen kan je zeggen dat je bij het parasympatische systeem vooral een lage hartslag zal hebben en je bloed voornamelijk naar je organen wordt gestuurd om vertering mogelijk te maken. Bij activatie van het orthosympatisch systeem ga je eerder een hogere hartslag hebben en je bloed gaat onder andere meer naar je spieren gestuurd worden zodat je beter inspanningen aankan. Je lichaamstemperatuur gaat licht omhoog en gaandeweg ga je beginnen zweten om je temperatuur te regelen.
Opwarmen mag je echt in de letterlijke betekenis van het woord bekijken. Opwarmen wil zeggen dat je je lichaam gaat voorbereiden op een fysieke taak en je feedbacksysteem tussen je spieren en je hersenen wordt efficiënter. Met andere woorden, opwarmen is een fysieke activiteit waarbij de intensiteit van de beweging toeneemt. Om je een concreet voorbeeld te geven: als je begint te sprinten zonder opwarming of je begint te sprinten nadat je tien minuten hebt opgewarmd dan ga je opmerken dat dankzij de opwarming, je lichaam sneller en efficiënter reageert op de sprint en je gaat niet het gevoel hebben dat je spieren enorm schrikken van die inspanning. Met andere woorden: je bent klaar voor de taak. Als je dus vlak voor je training op de grond gaat liggen en rustig stretcht, dan gebeurt er weinig om je lichaam effectief op te warmen. Een efficiënte opwarming houdt in dat je beweegt om onder andere je spieren op te warmen en liefst zodanig dat je gaandeweg die opwarming voelt dat je hartslag en je ademhaling wat versneld is en vooral dat je voelt dat je klaar bent om de komende stappen in de training te ondernemen.
Omtrent stretchen blijven tot op heden verschillende meningen en visies bestaan. Regelmatig lees je wel ergens een artikel waarin staat dat stretchen slecht voor je is, terwijl andere mensen opperen dat stretchen net zeer goed is voor je lichaam. Het eerste wat je moet zoeken in zulke artikels is over welke stretchvorm het gaat. Juist. Er is meer dan één stretchvorm. De meeste mensen denken bij stretching aan spieren ontspannen, maar er bestaan effectief stretchvormen die er eerder op gericht zijn om je spieren voor te bereiden op fysieke belasting (cfr. opwarmen). De reden waarom ze onder de noemer stretchen vallen, is voornamelijk omdat je de spieren in een verlengde positie gaat belasten. Aldus, om op de vraag te antwoorden of stretchen belangrijk is in blessurepreventie: absoluut. Tenminste als je beseft wat, wanneer, hoelang, … je ze dient toe te passen.
Passief stretchen (lang in eenzelfde houding blijven) doe je nooit voor een training of fysieke inspanning omdat je dan de spieren letterlijk uitrekt. Als je beseft dat spieren ideaal functioneren vanuit een zekere tonus (spanning), dan wil je zeker niet dat ze net zeer diep ontspannen zijn. Er zullen allicht mensen zijn die dit lezen die wel al jaar en dag passief stretchen voor een inspanning. Dan kom ik graag even terug op wat ik eerder al zei: wat voor jou werkt, werkt niet per se voor een ander. Mensen die hun lichaam kennen en met voldoende eigen lichaamservaring voor de dag komen, kunnen dit gerust blijven doen. Maar als je iets aanraadt aan anderen, weet dan dat je advies moet verstrekken vanuit wat we weten uit de wetenschap (studies op duizenden mensen). Een goede volgorde is aldus eerst opwarming, daarna dynamisch stretchen, daarna sport-specifiek stretchen waar nodig (ballistisch, explosief), als de spieren verkrampen kan je tussendoor microstretchen (= passief stretchen maar maximum vijf seconden in een houding blijven zodat de spier niet in een verlengde toestand gaat) en na de inspanning kan je passief stretchen. Ik adviseer mensen altijd om even te wachten na de inspanning, dat wil zeggen niet onmiddellijk te starten met passief stretchen omdat je nog heel ‘warm’ staat en je allicht niet helemaal zeker bent van wanneer je moet stoppen in de stretch. Wacht daarom ongeveer een half uurtje vooraleer je passief gaat stretchen, je zal nog steeds ‘warm’ staan maar je voelt al veel beter je grenzen.
In eerste instantie moet je jezelf afvragen wat er het uur na de inspanning gebeurt. Ga je van de ene training in de andere, dan moet je natuurlijk geen cooling-down doorlopen want dan werk je net contraproductief. Als je echter nadien niets meer zou doen, dan is een cooling-down zeker wenselijk indien je de dag zelf (later op de dag) of de dag daarna terug gaat sporten. Cooling-down wil niet zeggen dat je een activiteit meteen stopt, want dan krijgt heel je systeem een zeer agressieve prikkel (bloeddrukval, hartslag moet ineens van harder naar veel zachter kloppen, temperatuurregulatie kan niet goed volgen, enzovoort). Dat wil zeggen dat je bijvoorbeeld je opwarming averechts kan doen. Maar vertrek op zijn minst van een fysieke activiteit die in intensiteit gaat afnemen.
Recuperatie is allicht een van de meer belangrijke facetten bij blessurepreventie; in je herstel kan je lichaam zich aanpassen aan de belasting die je hebt opgelegd en daar iets mee gaan doen. Als je je lichaam zodanig prikkelt op frequente basis dat je lichaam door heeft dat er iets moet veranderen (snelheid, efficiëntie, energie, …) dan moet je je lichaam ook wel de kans geven dat te doen. In theorie kan je perfect weergeven hoeveel rust je nodig hebt bij elk type inspanning. In praktijk is dit natuurlijk niet altijd zo gemakkelijk omdat je veel factoren tegenkomt waar je weinig vat op hebt (beschikbaarheid oefenruimte, beschikbare trainingsmomenten, …). Probeer zo goed mogelijk je lichaam de kans te geven te recupereren zodat je er ook effectief beter van wordt. Er is nog nooit iets goeds voortgekomen door je lichaam zodanig te gaan pushen en overbelasten waardoor je minder goed presteert en uiteindelijk oplossingen zoekt in het nog meer gaan trainen, verkeerd beginnen eten, enzovoort. Omdat recuperatie zo individueel is kan ik niet veel meer tips geven dan de volgende: probeer voldoende te hydrateren. Dat wil zeggen dat als je sport, je nog meer water moet drinken dan je dagelijkse normale inname. Een simpel trucje daarin is op de weegschaal staan voor het sporten en vlak erna; hetgeen je verloren hebt is voornamelijk vocht. Ben je dus 500 gram vermagerd, dan zou je kunnen stellen dat je een ongeveer 500 ml extra moet drinken die dag.
Als besluit kan ik je meegeven dat een ideale training bestaat uit eerst een goede opwarming, gevolgd door een gerichte stretching om te eindigen met een cooling-down om een goede recuperatie te kunnen garanderen. Met andere woorden, stretching is geen opwarming, maar een onderdeel van de training en warming-up mag je wel degelijk letterlijk nemen: zorg dat je lichaam het warm krijgt.
Ik hoop dat jullie hier wat nuttige tips en tricks uit hebben kunnen meenemen. Verder ga ik ervoor zorgen dat jullie in de toekomst nog meer concrete antwoorden kunnen krijgen op al jullie vragen omtrent blessurepreventie. Ik ben immers met diezelfde vraag naar de Universiteit Antwerpen gestapt, daaruit is voortgekomen dat ik nu een onderzoek ben gestart om na te gaan welke aspecten relevant zijn in blessurepreventie bij fysieke artiesten en hoe we dit moeten en kunnen aanpakken om ervoor te zorgen dat jullie kunnen blijven doen wat jullie willen, namelijk schitteren en genieten van jullie passie!
